Gaining energy: putting an end to the slumps

Post-meal tiredness is not inevitable. It is often a blood sugar curve.

1. The symptom

Eleven in the morning. Focus drops, eyelids get heavy, and the craving for something sweet arrives unannounced.

But it is not the only appointment of the day. The same scene replays in the early afternoon, when the 2pm meeting becomes unbearable after a lunch of pasta and bread. Then around 4pm, the one that sends you to the coffee machine. And often in the evening, with that drowsiness on the couch after a carb-heavy dinner.

We put it down to poor sleep, work, age. Yet the symptom is too regular to be a coincidence: it comes back two to three hours after a meal, whichever meal, and it is all the sharper if that meal was rich in fast carbs. It is not a general state, it is a response to something specific.

The good news is that what the plate can fix, it fixes fast: you feel the difference the next day, not six months later.

2. What is actually happening

A meal high in carbs and low in fiber sends a large amount of glucose into the blood, fast. The pancreas answers with a release of insulin sized to the emergency.

That response is effective, often too much so. Blood sugar comes back down, overshoots its balance point, and ends up lower than before the meal. That is the rebound, and it lands precisely two to three hours later.

The brain, which burns glucose constantly, takes the hit first. Hence the familiar trio: dropping alertness, irritability, and an urgent craving for sugar, the body demanding exactly what caused the problem.

The full mechanism is set out in what happens after a meal. What matters here: the height of the peak sets the depth of the dip. Flattening the first is enough to remove the second.

Counter-intuitive but central: the answer is not to eat more sugar to keep going, but less at once. The mid-morning square of chocolate restarts precisely the cycle it is meant to end.

3. The three meals at risk

All three meals can produce the same peak. They simply do not do it the same way, and breakfast is the most glaring of the three.

Breakfast. The French classic is almost a textbook case: orange juice, white bread with jam, sometimes cereal. Three sources of fast carbs, next to no protein, next to no fat, very little fiber. It is the meal most likely to produce a sharp peak, and it lands at the worst moment, right before the working morning.

And if the cereal in the cupboard says “high in fiber” or scores well in an app, that says nothing about its total carbs: that is the subject of hidden carbs.

Lunch. The trap is less visible here, because nothing is sweet: it is the pile-up of starches that makes the peak. A plate of pasta, bread alongside, a dessert to finish, and the meal's glycemic load far exceeds that of the breakfast blamed above. The dip then lands in the early afternoon, at the worst moment of the working day.

Dinner. Same mechanism, with one more consequence. Drowsiness arrives quickly after the meal, but blood sugar goes on fluctuating for part of the night, at the cost of sleep quality. A carb-heavy dinner is therefore paid for twice: that evening, then on waking, with a tiredness that sets up the next day badly. 💡 The rule common to all three: the clock does not decide the slump, the composition of the meal two to three hours earlier does. A balanced lunch removes the 2pm dip as surely as a protein breakfast removes the 11am one.

4. Three levers that flatten the curve

None of the three changes what you eat, only how.

1. Food order. Eating the vegetables, then the protein and fats, and the starches last clearly changes the response to the same meal. In a crossover study run by Alpana Shukla and her team (Weill Cornell) in people with type 2 diabetes, post-meal blood sugar was 29% lower at 30 minutes and 37% lower at 60 minutes, with the area under the curve cut by 73% over two hours. Same meal, same calories, order reversed.

The mechanism works in three steps. Fiber from the vegetables forms a gel in the gut that slows the absorption of the carbs eaten after it. Protein stimulates GLP-1, a hormone that slows stomach emptying. Fat does better still: it is the strongest brake of the three on that emptying. Placed before the starches, protein and fat therefore delay the meal's arrival in the gut, and glucose reaches the blood spread out rather than all at once. That is why the optimal order puts starches last, after the vegetables and after the protein dish.

The optimal order

2. Walking after the meal. A few minutes of light walking soon after eating lowers the blood sugar peak, as muscles take up glucose without needing insulin. A 2023 meta-analysis concludes the effect is stronger the sooner after the meal the walk happens rather than later. Ten minutes is enough to make a measurable difference.

3. Composition. Even without changing the order, adding protein, fat or fiber to the same meal slows stomach emptying. A carb on its own arrives fast; the same carb with company arrives spread out: that is why buttered toast raises blood sugar less than plain toast, for the same amount of bread. It is also what is measured by glycemic load, which takes into account the amount actually eaten and not only the speed of absorption.

These three levers stack, and none of them requires cutting anything out. That is what makes them sustainable: you do not give up the meal, you change its shape.

5. In practice: one day

At breakfast: a protein, non-negotiable.

Eggs, plain yogurt, fromage blanc, last night's leftovers. It is the meal where the change is felt most, because it sets up the whole morning.

Whole fruit, never the juice.

A juice is the fruit's sugar without its matrix or its fiber, so the fast arrival without the brake. You can compare in the tables Fruit and Drinks.

At lunch: start with the vegetables.

Raw or cooked vegetables first, protein next, starch last. Free, invisible to everyone around you, and the best effort-to-result lever there is.

Ten minutes of walking after lunch.

As soon after the meal as possible. Walking to get a coffee does the job.

Plan for 4pm rather than endure it.

Lighten the starches in the evening.

Keep the protein and the vegetables, cut the portion of pasta, rice or bread. It is the meal where the need for fast fuel is lowest, since the night follows. The benefit shows in the evening, but above all on waking.

💡 One thing to try first, if you have to choose: breakfast. It is the meal that produces the sharpest peak, and therefore the one whose change shows fastest, often by the very next morning.

The common thread: post-meal tiredness is not a lack of energy, it is a swing in energy. So it is not corrected by adding fuel, but by smoothing the curve.
